The Road to Scotland - WSW Under 75 KG Training Log.

Thanks to the tremendous generosity of The Iron Den and support of our faithful members, I have been blessed with the opportunity of competing at World's Strongest Woman, under 75 kg (165 lbs) this October in Ayrshire, Scotland. I need to cut weight to 170ish, I am at around 195 after having competed with the novice lightweight men at the NAS Parker Days Strongman contest this past weekend, June 9, in Parker, CO. My weigh in this morning showed me at 198.

WSW Events -
1. 18" deadlift, last woman standing. Chalk, belts, wraps ok. No straps or suits/briefs.
Goal – 440 lbs or more.
2. Dumbbell press, last woman standing (dumbbells will go up 2.5kgs at a time).
Goal is as much as 100 lbs.
3. Sleigh push 50 ft, then sleigh drag 50 ft, weight will be approx 220 lbs, for time.
Goal is 20 seconds or less.
4. Sandbag carry, weight approx 165 lbs for distance.
Goal is 400 or more feet.
5. Farmers walks 155 lbs, 50 ft, then 200 lbs back, 50 ft.
Goal is 20 seconds or less for the entire event.
The time for all disciplines will be 75 seconds.

Training Methodology will be progressive overload for the events based on percentages, 5/3/1 programming for the 18 inch DL, DB press, and assistance lifts. I am starting with 75% of the weight for the contest on the sled push/pull and sandbag events. My perceived 1RM on the DB is about 70 lbs right now. 1RM on the DL is about 400 lbs. I have already done both weights on the farmer's may load the handles to 175 to start, walk them 50 ft., set them down, pick them up again and walk them back. Will work up to 200 lbs and walk them up and back.

Parker Days was a little tough on this old goat, I got a friction burn on the top of my traps from the 550 yoke, and a big bruise/scratches on my right calf from the 215 stone. I took two days off after the contest, then did some lifting yesterday. Trained prowler push/drag, sandbag carry, tire flips, and abs today. Stretched after training.

Tuesday, June 12
Still a little banged up from the Parker Days Contest, but need to get started on my training for WSW. Lifted with my little buddy Sarah.
Standing BB OHP - bar x 5, 65x5, 75 x 5, 75x5.
One Armed DB Press, 45x5, 50x5, 55x1, 60x1.
Front Cable Lat Pressdowns, 3x10, 80/90/100 lbs
BW Dips, 3x10
Seated DB Press, 3x10, 25/25/30 lbs
Rope Pressdowns, 3x10, 80/90/100 lbs
Kroc Rows, 2x10 - 35 lbs; 20 reps each arm, 40 lbs.

Wednesday, June 13, GPP, Abs

Prowler Push/Drag Medley, 50 ft up and back - Warm-ups with 135 lbs total, two times.
Work sets, 150 lbs total, 3 rounds, first round - 26 seconds; second round - 25 seconds; third round, 24 seconds. Working on spinning the sled around and grabbing the pull straps, which is adding a few seconds to my time. Thinking of wearing high top basketball or skate shoes for this event for initial traction. Need to get off the line fast.

Sandbag runs, 125 lb sandbag, 200 ft x 4 rounds.

GHR situps, 2x20
Tire flips, 550-600 lb tire, 3 flips. Just messing around.

Post GPP stretching and mobility work.

Thursday, Back and Biceps, modified DC Training with Art
My boss is a bber and a funny mfer. I will be lifting with him for the foreseeable future as his training is solid, and he doesn't let me slack on lifts. I like the DC programming he does.

Lat Pulldowns - 100 lbs x 12, 110 x 10, three sets.
Deadlifts, 5/3/1 reps, 135/225/315
Seated Rows, 110x12, 150 x 10, 3 rest-pause sets.
DB Rows, 45 lbs x 12 reps, 45 x 10, 3 rest-pause sets.
Standing EZ Bar Curls, inside grip, 55 lbs, 12 reps, 3x10, rest pause sets.
Straight Bar Cable Curls, 40 lbs, 4x10, 10 reps from thighs to mid-rep, 10 reps from mid-rep to upper range of curl, like a modified set of 21's. So each set is actually 10 reps low, 10 reps high.

Cardio - 25 minutes, intervals, elliptical.

Friday, June 16, Shoulders/Triceps/Chest

Cable Crossovers, 3x10, 60 lbs
Flat HS Bench Press, inside handles, neutral grip, 25 lbs a side x 10 reps; 50 lbs a side, 3x10.
Seated Vertical Chest Press Machine, 70 lbs x 10; 90 lbs x 3x10
HS Seated Shoulder Press, facing backwards toward back pad, 25 lbs a side x 10; 35 lbs a side x 10, 3 sets.
Triceps Pressdowns/Seated Triceps Pressdown Machine Superset, 110/130, 3x10
Standing Cable Pulldowns, 3x10, 30 lbs
Standing Side Laterals, 7x10-FST Style, 20 lb dbs

I have been incredibly busy getting ready to go back to college August 20, working, training, etc., so I have not updated my log. I haven't even been writing anything down when I train, so I'll just post a general idea of what I've been doing.
I've been training with Art on Monday, Tuesday, Thursday, and Friday, doing DC style training. We do shoulders and triceps on Monday, legs on Tuesday, back and biceps on Thursday, and chest and shoulders/triceps on Friday. I do sled push/pull and sandbag carries on Wednesday. I also have two part-time jobs training people now. I try to make it to Aurora about once or twice a month to train events. Just ordered a set of farmer's handles from Texas Power Concepts tonight.
I'm doing a Paleo type of diet, with very little processed foods included. I've been cycling between 1500 to 1800 calories a day. I'm at around 195 lbs right now, and need to lose about 20 more before the beginning of October.
So, that's about it for now, I will do my best to consistently update my log on a regular basis.

7/24/12 Leg Day

Warm-up, leg extensions, 2x10, 100 lbs.
Front Squats, 2x10, 135 lbs; 2x5, 185 lbs.
Leg Presses, 5x10, 2 pps, 3 pps, 4 pps, 5 pps, 6 pps.
Leg Extensions, 5x10, 100 lbs.
DB Straight Leg DLs, 3x10, 35 lbs a hand, strict form.
Standing Hamstring Curls, 3x10, 40 lbs.
Cardio, treadmill, 30 minutes, intervals.

7/25, GPP, Sled Push/Drag, Sandbag Carries

I have a second part-time job working as a trainer out of Fitness Freaks, a new hybrid gym here in town. Today I did a 400 meter jog to warm up, then did one round of the WOD.
One minute at each station, about 30 seconds rest between stations.
135 lb Squats
Burpee/pullups
Sumo deadlift high pull
Lunges with 25 lb plate in sand pit
Bear crawls with sled, about 85 lbs
30 lb med ball slams
65 lb thrusters
Sled push, 200 lbs or more on sled
TRX Strap pendulum
Arrow Crunches on Bosu Ball

Sandbag carries, approx 100 lbs, 250 feet.
My weight today, 195 lbs.
